Anchor

15–30 min walking outside right after waking (even a lousy 10 minutes beats staring at your phone). Water + electrolytes. A protein-rich breakfast, then D3 + K2 and omega-3. 3–5 g of creatine if you like.

Late morning

Brain

Kill algorithmic feeds, isolate your attention, do the hardest work of the day. Create, learn, write, think. And read.

Afternoon

Engine and armour

Eat food in its evolutionary form; simple carbs are a good servant and a bad master. Heavy weights 2–3× a week. Zone 2 once a week, intervals once a week (10–30 s all out / 2 min easy, 5×) — that's your VO₂max.

Evening

Wind down

Forget performance, this time belongs to your tribe. Sauna, cold, breathing or silence. Cut dopamine 1–2 h before bed; magnesium bisglycinate. Sleep in absolute darkness, silence and cool.
